Thursday, September 17, 2026. Training out of Eldorado (Santa Fe), New Mexico.

When you are deep in a HYROX build in your 50s, the hardest discipline isn't pushing through pain—it's knowing when to pull the emergency brake on specific movement patterns so an acute tweak doesn't become a season-ending catastrophe.

Following September 16, my left glute was still visibly limping from a strain. The diagnostic was straightforward: strict restriction on legs, running, and burpee broad jumps (BBJ). Rather than taking a passive zero-day, I asked Coach for a no-legs two-a-day: a conditioning metcon in the morning, light weights in the evening, and an opportunity to unbox and debut the brand-new roman chair. Coach restructured the entire programming around the Concept2 SkiErg, strict upper body volume, and core stability on the roman chair.

Here is the complete accounting of how both sessions played out, the video breakdowns, and the full macro tracking for the day.

AM Session: No Legs Metcon (Ski + Roman Chair)

The morning session was originally authored as a 12-minute AMRAP. However, once the piece got underway, the pressing interference between the SkiErg and push-ups proved devastating. After triceps failed push-ups mid-piece, Coach adapted on the fly and rewrote the session to 3 rounds for time so the effort could be completed and logged honestly in Gird.

  • Time of Day: ~2:03–2:10 PM Mountain
  • Format: 3 Rounds for Time (rewritten mid-day from AMRAP 12)
  • Score: 7:04 (424 seconds, uncapped)
  • RPE: 7 / 10
  • Athlete Note: *"I didn’t really get the cardio that I needed, but I did get some ultimately this was too much for my triceps. I couldn’t do the push-ups."*

Round Protocol

Each round (3 total rounds):

  • SkiErg: 200 meters
  • Push-ups: 12 reps (knees / grind / couldn’t hold them clean)
  • Roman-Chair / GHD Sit-ups: 10 reps
  • Pull-ups: 6 reps

AM Long-Form Breakdown (~7:04)

AM Session Highlight Short

AM Tactical Takeaways

  • Triceps Muscle Fatigue vs. Engine: The SkiErg places an intense eccentric and concentric demand on the triceps and lats. Going straight from hard 200m ski pulls directly onto the floor for 12 push-ups completely flooded the triceps with local fatigue. By round 2, form degraded into knee push-ups and grinds.
  • Honest Pivot (AMRAP 12 to 3 RFT): In functional fitness, logging fake reps or grinding through injured biomechanics is counterproductive. Converting the workout to 3 rounds for time allowed me to finish the work with maximal intent and log an honest 7:04.
  • Roman Chair Introduction: The 10 sit-ups per round felt solid and controlled, delivering strong anterior chain engagement without putting any torque or shearing load on the strained left glute.

PM Session: Upper Light + Roman Chair Debut

With the morning conditioning in the books and triceps slowly recovering, the evening session shifted into an upper-body accessory piece and the first dedicated showcase of the new roman chair setup.

  • Time of Day: ~6:59–7:59 PM Mountain
  • Format: Upper Light Strength + Roman Chair accessory work
  • RPE: 6 / 10
  • Log Note: First real “new roman chair” showcase—sit-ups and back extensions on camera with approximately 20 set videos captured on the phone.

Strength & Accessory Protocol

  • Bench Press: 135×8, 135×8, followed by an ego climb: 185×3, 215×2, 225×2 (missed target 8s on the heavier sets)
  • 1-Arm Dumbbell Row: 50 lb × 8 reps × 3 sets
  • Seated Dumbbell Press: 35 lb × 8 reps, followed by 40 lb × 8 reps × 3 sets
  • Roman-Chair GHD Sit-ups: 12 reps × 3 sets (filmed)
  • Back Extensions: 8 reps × 3 sets (filmed; prescribed template was 2×8)
  • Dumbbell Lateral Raise: 15 lb × 12 reps × 2 sets

PM Long-Form Breakdown (~12:15)

PM Session Highlight Short

PM Tactical Takeaways

  • Bench Press Ego Climb: The prescription called for light upper work with sets of 8, but after two crisp sets at 135 lb, curiosity took over. Stepping up through 185×3 and 215×2 to touch 225×2 felt rewarding, though moving away from prescribed volume is a classic training trap to monitor.
  • Roman Chair Biomechanics: The back extensions (8 reps × 3 sets) and sit-ups (12 reps × 3 sets) were smooth. The extension work targeted the posterior chain and spinal erectors without aggravating the glute strain.
  • Upper Accessory Volume: The 50 lb single-arm rows and 40 lb seated presses provided balanced scapular pulling and overhead stability without taxing the lower body.

Macro Analysis

  • Caloric & Carb Deficit (−461 kcal / −111g Carbs): Energy intake ran well below target as carbohydrate intake lagged at 169g versus the 280g goal, naturally beginning the deficit ahead of the official 2,200 cut.
  • Protein Intake (−42g): Finished at 198g. While short of the ambitious 240g target, hitting near 200g supplied steady recovery support for upper-body rebuilding.
  • Fat Surplus (+27g): Finished at 107g against the 80g cap, driven by the McDonald's post-AM lunch (43g fat) and homemade cookies at dinner (31g fat).

Road to HYROX Phoenix: Training Through Twigs

The glute strain temporarily benched leg drive, but training progress never halts when you adapt smartly. Between the 7:04 AM metcon and evening roman chair debut, September 17 proved that constraints cultivate consistency.

All sets, reps, and nutrition logs continue in Gird as we build toward HYROX Phoenix. Tomorrow begins the dialed 2,200-calorie cut with targeted glute rehab.
